Pair iron with a little help

  • Vitamin C — citrus, peppers, tomatoes, berries and greens eaten in the same meal
  • A touch of heme — even a small amount of meat or fish lifts the plant iron beside it
  • Cooking in cast iron — acidic dishes like tomato sauce pick up a little extra iron from the pan
  • Soaking & sprouting — prepping beans and grains this way lowers the compounds that bind iron

Before you rethink the whole pantry

Everyday eating

Yes. Plenty of people meet their needs on plant iron alone — it just takes a little more intention. Build meals around beans, lentils, tofu and greens, add a source of vitamin C, and keep tea and coffee to the gaps between meals. Because plant iron is absorbed less efficiently, some guidance suggests vegetarians aim a bit higher, which the pairing tricks help you reach.

Spinach does contain iron, but the Popeye story oversells it. It's non-heme iron, and spinach also carries oxalates that bind some of it. That doesn't make spinach worthless — it's a fine contributor. Just don't lean on it as your single iron source, and squeeze some lemon over it to help what iron is there come across.

Most people who eat a varied diet don't. Iron supplements are useful for treating a diagnosed deficiency, but taking them without need can cause side effects and, over time, overload. Food first is the safer default. If you suspect your iron is low, get it checked before you start supplementing on your own.

How iron works

Heme iron comes from animal foods and is absorbed efficiently and fairly steadily. Non-heme iron comes from plants and fortified foods; it's more plentiful in most diets but absorbed at a lower, more variable rate that swings with what else is on the plate. Tea and coffee contain tannins that bind non-heme iron in the gut and lower how much you absorb from that meal. The fix isn't to quit — it's to enjoy them an hour or so away from your iron-rich meals rather than alongside them. Heme iron from meat is much less affected.

No. It's general nutrition information. Iron needs vary with age, sex, pregnancy and health conditions, and both too little and too much iron cause problems. If you have symptoms of deficiency, or think you may need a supplement, talk to a doctor and get a blood test rather than self-diagnosing.
